Of every 100 candidates who clear the written exam for NDA, Agniveer, CAPF, Coast Guard or RPF, roughly 30 fail the PFT. The good news: PFT failure is the most preventable failure in the entire selection pipeline.
This 12-week plan is what we run at our Cherthala ground for absolute beginners.

Phase 1 — Foundation (Weeks 1–4) #
Goal: Build aerobic base and learn movement patterns.

Diet: 4 eggs/day or equivalent vegetarian protein; cut sweet tea to 1/day.
Phase 2 — Build (Weeks 5–8) #
Goal: Hit the run benchmark; double the push-up count.

By end of Week 8 you should be running 1.6 km in 7:00 min and doing 15 push-ups, 5 pull-ups.
Phase 3 — Peak (Weeks 9–12) #
Goal: Hit selection-day standards.

By end of Week 12 you should hit: 1.6 km < 6:30, 25 push-ups, 12 pull-ups, 11 ft long jump.
The 5 mistakes that ruin PFT #
- Skipping warm-up — leads to muscle pulls 2 days before the test
- Running too hard, too early — burns out aerobic base
- Ignoring upper body — push-ups and pull-ups need progressive overload
- No mock PFT — selection-day pressure is different from training
- Poor sleep — under 7 hours wrecks recovery and times
